Weight loss does not need to mean an extreme diet. Sustainable weight reduction usually comes from practical habits that can be repeated for months and years. A healthy eating pattern, regular physical activity, adequate sleep and stress management can all support weight management.

1. Start with a realistic goal

Instead of trying to lose a large amount of weight quickly, set a specific and achievable target. A structured plan can make it easier to monitor progress and adjust your habits. For some adults, an initial goal of around 5% to 10% of starting body weight over about 6 months is used in clinical weight-management programs, but the appropriate target varies from person to person.

2. Build meals around protein, vegetables and fibre

Choose meals that provide protein together with vegetables, whole or minimally processed carbohydrates and appropriate portions of healthy fats. Indian meals can absolutely fit into a weight-loss plan: dal, beans, curd, eggs, fish, chicken, paneer, vegetables, fruit and whole grains can all be used according to individual calorie and nutritional needs.

Portion size still matters. A healthy food can contribute substantial calories when eaten in very large quantities.

3. Reduce liquid calories and frequent high-calorie snacks

Sugary drinks, sweetened tea or coffee, frequent desserts and highly processed snacks can make it harder to maintain a calorie deficit. Water and unsweetened beverages are usually easier choices for day-to-day hydration. NIDDK recommends choosing a healthy eating pattern and reducing overall calorie intake when weight loss is the goal.

4. Make physical activity part of your routine

For many adults, a useful starting target is at least 150 minutes of moderate-intensity aerobic activity per week, together with muscle-strengthening activity on at least 2 days per week. Brisk walking, cycling, swimming and other activities can count. Start gradually if you have been inactive.

Exercise has important health benefits even when the scale does not change as quickly as expected. The goal is to build a routine that you can maintain.

5. Do not ignore sleep

Sleep is part of a healthy weight-management routine. Adults generally need about 7 to 9 hours of sleep per night, and inadequate sleep is associated with weight gain and changes in appetite and food choices.

6. Manage stress and emotional eating

Stress, boredom and difficult emotions can influence eating behaviour. Identify situations in which you tend to snack without physical hunger and develop alternative strategies such as a short walk, relaxation exercises, talking to someone, or another activity that works for you.

7. Track progress without becoming obsessed with the scale

Tracking your weight periodically, waist measurements, activity, meals or other agreed goals can help identify patterns. Weekly weight monitoring is included in structured weight-management approaches, although the frequency should be individualized.

8. Avoid crash diets and unrealistic promises

A sustainable plan should fit your lifestyle, food preferences, culture and health needs. Be cautious about programs promising dramatic results without attention to nutrition, activity and long-term maintenance. A successful program should include a healthy eating plan, physical activity, support and a strategy for maintaining weight loss.

9. When should you see an Endocrinologist?

Lifestyle changes are an important foundation, but weight management is not simply a matter of willpower. Medicines, medical conditions, sleep, stress, genetics, hormones and other factors can influence weight.

An Endocrinologist can assess whether medical factors are contributing to difficulty with weight management and discuss an individualized plan. Depending on the person, treatment may include nutrition and activity strategies, behavioural support and, when appropriate, prescription weight-loss medicines or other medical options.

Practical daily checklist

  • Choose mostly minimally processed foods.
  • Include a protein source in your main meals.
  • Fill a substantial part of your plate with vegetables.
  • Keep portions of rice, roti and other calorie-dense foods appropriate for your needs.
  • Prefer water or unsweetened drinks most of the time.
  • Walk or perform another activity you enjoy regularly.
  • Add strength training on appropriate days.
  • Aim for adequate sleep.
  • Track progress and adjust gradually.
  • Avoid extreme diets and unverified weight-loss products.
